Si has been working hard with us since the end of baseball season. His strength and power has increased rapidly, and he has worked hard to improve technique on lifts.  Putting in the work at 4am this morning with 4 x 2 pause at knee cleans.
*The reason the pause at knee is important is because much of baseball is played from the pause position. The ability to hold an active position and then rapidly come out of that position leads to quicker reaction times as a fielder, and more explosive start as a baserunner. *The clean is one of the best movements for any athlete. The clean develops a serious amount of strength, mobility, and speed. It is tremendous at developing absolute strength while also teaching the body how to absorb force and reuse it. This transfer onto the field by players learning how to react quickly and change direction rapidly. The strength and power increases directly transfer to the batters box!

One of the most important aspects of a strong overhead position is learning to support the weight with the upper back rather than with just the shoulders and arms.
.
The simplest way to find the ideal overhead position is to place the bar on the top of your traps, squeeze the upper inside edges of the shoulder blades together to create retraction and upward rotation, and press the bar straight up, maintaining the natural forward position of the trunk and head.
.
This scapular position keeps the shoulder blades tight against the ribs to allow a solid base, rotates and lifts the acromion to increase humeral range of motion, and maximizes the ability of the upper back musculature to stabilize the shoulder blades.
.
The bar should be positioned over the base of your neck, meaning the trunk will need to be at a slight forward angle and the head pushed forward through the arms.
.
If the head stays between the arms or the trunk is completely vertical, the shoulder blades cannot be fully retracted and stabilized.
.
While the upper traps will visibly contract, we’re not intentionally elevating the shoulder blades—shrugging up reduces the shoulder blades’ connection to the ribs and their stability.
.
Nor are we depressing the shoulder blades—pulling them down will reduce retraction and upward rotation.
.
This should be a forceful, aggressive position every time you hold a bar overhead to strengthen the body and create a reliable habit of stability.
.
Tag a friend whose overhead position looks like two sticks in a bowl of jello.

Heavy jerk drives are a lot of fun.  When you add in a pause in the dip, they get even more enjoyable for me.  I love time under tension with HEAVY weight, because I can legit feel myself getting stronger.

Adding pauses into parts of your lifts will help with positional awareness.  In the dip of the jerk, a pause will help you feel if you're coming forward and build strength in the RIGHT position.  Coming forward on my dip isn't usually a problem for me, but I also do a lot of pause dips, so...
.
Jerk drives train the explosive and quick change in direction that is required to get good elevation on the barbell.  Every lifter will differ in the depth of their jerk. I tend to dip slower and deeper and rely more on my strength than explosiveness. There's no real right or wrong here, and @catalystathletics has a great video on the differences in jerk styles.  You need to find a depth and quickness that's optimal for YOU.
.
Loading these up, as long as you can execute them poperly, can help you really FEEL that moment of transition.  I will sometimes cut my final extension just a tad short and I can't with this drill, otherwise the bar will never leave my shoulders.

Heavy singles on snatches. 77kg/169.5 lbs. Missed my max at 85kg/187lbs left shoulder has been giving me grief as of late, but slowly getting better. I need to work on faster feet and pulling myself under the bar. Next goal is 100kg.  I do have a video of my max at 85kg just so you know I'm telling the truth. Haha

Always finish workouts with squats! Front squat at 111kg/244lbs for 4 singles.

Week 5 - Day 2:
Snatch Pulls up to 295lb
Clean Pulls up to 380lb

Something that I've learned from programming for myself, and a topic we also brought up in football was being able to adapt to changes and still train effectively and with a purpose. 
My legs were still quite sore from training on Monday and having some delayed fatigue from the weekend did not help things either. 
So I decided to adjust my plan for the session and still make effective use of the time by doing pulls at maximum intensities which allowed me to get a good feeling about my strength levels at those weights while also giving my legs a rest using a different type of stimulus.

Going to be taking the next 2 days off because I have a very exciting, heavy session planned on Friday. Cant wait to see how it goes ✌

Originally from Reading, PA, Jessi is a brand new New Yorker, moving to Gramercy Park just one month ago. Following a successful CrossFit Open, Jessi started an internship with her previous box and soon got her CrossFit Level 1 certification.

Repost @catalystathletics One of the most important aspects of a strong overhead position is learning to support the weight with the upper back rather than with just the shoulders and arms.
.
The simplest way to find the ideal overhead position is to place the bar on the top of your traps, squeeze the upper inside edges of the shoulder blades together to create retraction and upward rotation, and press the bar straight up, maintaining the natural forward position of the trunk and head.
.
This scapular position keeps the shoulder blades tight against the ribs to allow a solid base, rotates and lifts the acromion to increase humeral range of motion, and maximizes the ability of the upper back musculature to stabilize the shoulder blades.
.
The bar should be positioned over the base of your neck, meaning the trunk will need to be at a slight forward angle and the head pushed forward through the arms.
.
If the head stays between the arms or the trunk is completely vertical, the shoulder blades cannot be fully retracted and stabilized.
.
While the upper traps will visibly contract, we’re not intentionally elevating the shoulder blades—shrugging up reduces the shoulder blades’ connection to the ribs and their stability.
.
Nor are we depressing the shoulder blades—pulling them down will reduce retraction and upward rotation.
.
This should be a forceful, aggressive position every time you hold a bar overhead to strengthen the body and create a reliable habit of stability.
.
Tag a friend whose overhead position looks like two sticks in a bowl of jello.

Technique Tuesday post!!!!!! So I kinda lied. There is one more body-building post I'd like to do before I do something different. So here is the 4th and final body-building post. This week, talking about the quads and why they are so important pertaining to weightlifting. 
So other than the obvious fact that the quads are used to stand the bar up (along with your hamstrings), why else should one work specifically on the quads?  Well if you're like me, if once the weight gets heavy on a clean and you start to push back with the hips so you're leaning forward as you stand up, working on the quads help mitigate that.

Quads are used to help keep the body as upright as possible during the squat portion of the clean, but it also help make your pulls much more upright as well. It's important that when you pull the bar, you want it to be as high as possible, but you also want the bar path to be as vertical as possible too. 
Some accessory lift to think about that will help in strengthen your quads is the classic leg-extension machine, narrow stance leg press machine (narrow stance squats also will do the same thing) and some Bulgarian split squats. I find that not coming up all the way to full lockout keeps the tension on the quads for the duration of the set.
