2 days in a row of working out! Whaaat!!! .
Started with RACK PULLS 4sets of 10reps.  Then hit some PENDLAY ROWS 4 sets of 10 reps.  Did some lat pull downs followed by SINGLE ARM ROWS superset with seated hammer curls💪🏼 .
I have such a difficult time building upper body strength and muscle so I can’t take time off or I start to disappear. Anyone else a hard gainer? 👊🏼

Minor milestone: 495x1 rack pull. Followed by 405x10. Never held 495 before. These are from knee height - I think I'll pull from lower next time since apparently my femurs are 6" long which produces the 4" ROM you see here, lol

I’ve recently revised my approach to rack pulls. I used to do them first when I was fresh so I could smash it!
.
The weights progressed & I was moving more weight regularly.
.
The key word here being ‘moving’. Looking back I was relying on power, which has its place, but my focus is now on getting the most out of every exercise I perform.
.
By placing rack pulls later in the session after some initial upper back work, I can help to focus on the target area and ensure I’m using my back opposed to simply powering the bar up.
.
The other big change I’ve made is the lowering of the bar is FAR slower. This obviously places far more eccentric loading & makes it a LOT harder!
.
Whilst these changes have resulted in me lifting less weight, it’s also created more accuracy & a FAR greater connection.
.
The overall goal is to find that balance between intensity & accuracy.

There are a few misconceptions when it comes to training the lats, one is that pull-up is all you need for a thick back and or that wide-grip lat pulldowns will give you a wider back. Here are most of the things you need to know when it comes to training your lats.
⠀ ⠀
Firs thing we’ll look at is a comparison between machine rows and lat pulldowns, comparing reverse grip vs regular and rows with retracted scapula and with a slack one. The rowing exercise provided a greater stimulus to the lats when compared to the lat pulldown exercises. The retracted row, where the shoulder blades were kept squeezed together the whole time seemed to trend to a higher activation even though not significantly different.

With that in mind, when it comes to training the lats it is important to incorporate both extension-based exercises as well as adduction ones like lat-pulldowns. It is also important to add different variations of rowing exercises, as we can see from a study by (Fenwick C.M et all 2009) who looked at different rowing exercises (one arm row, inverted row, and bent over row). He found different levels of activation in the lats and different segments of the erector muscles. This shows us that a variety of exercises are needed to fully target the lats and all the back muscles.

When it comes to lat pulldowns (Andersen et al 2014) found that the wider grips tend to favor the lats more compared to normal or narrow grip. So it may be more beneficial as far as activation to use a wider grip, however the wider grip may limit you to how much weight can be lifted so it is a give and take situation.  But most importantly, make sure you incorporate more than one lat exercises that focuses on extension like T-bar rows, bent over rows , cable rows etc in combination with your pull up or pulldowns.

This is a new workout for me. Previously my experience with rack pulls was purely academic. I didn’t really have an idea about weight to use for this movement so this is really exploration •
Unfortunately the lowest setting for the rack was right at my knee height though I would have liked a little more range of motion

Even with the shortened range of motion it was nice to experience the cues necessary for the completion of this movement •
One of the beautiful things about exercise and life is that no matter how much you know and how much experience you have there is always room for growth and new things you can do to help you improve and get to your goals

More deadlifts today. Feeling pretty tired but that's no reason to miss a session. Hit some lighter deads, only got up to 220kg (485lbs) back, shoulders and legs are still fried from Mondays madness, so even though I had my eyes set on multiple reps today, the first didn't feel great nor did it move with any decent speed; I decided to listen to my body and leave it there. Then hit some high block pulls to work on another stick point, got up to 270kg (595lbs) pretty comfortably. Training smart in prep for comps. Not amazing numbers, form or speed today, having a slow weak day it seems. Time for a deload and spine decompression maybe.
