While stretching out after a training session, I asked a client what she had eaten so far that day. "This morning I had coffee and a bagel…". After some back and forth dialogue, I find out that she was not just referring to a black coffee with some cream/sugar, but to a calorie dense, sugar filled, whipped cream topped Starbucks drink. While there's nothing wrong with the occasional treat, there is a huge difference between a regular coffee and a fancy coffee shop drink.

☕️ A Grande Starbucks Frappuccino has roughly 360 calories and over 50g of sugar in it. Just this coffee drink alone could be almost 25% of her total calorie needs for the day. A habit that adds an extra 350+ daily calories could alone bring weight loss to a halt. The little things like your morning coffee or really do add up if you aren't careful.

So is this doable? Can you even GAIN muscle and lose fat? Well the answer is yes BUT it’s extremely difficult. So a goal of maintaining your muscle during fat loss is a more realistic expectation

To do so, you need to be in a caloric deficit. Not a big one. About 10-20% (so if you burn 2000 calories in a day, you should be eating about 1800-1900) - This is important. Without a deficit, your body won’t need to take energy that it has stored and you won’t lose fat

You need to do strength training. You need to let your muscles know that they are still needed by continuously pushing your limits in the gym. Always try to get stronger 👊🏼

You need enough protein. Aim for 1 gram per pound of bodyweight (if you are extremely overweight, aim for 1 gram per lb of LEAN bodyweight. This is necessary to stimulate muscle protein synthesis which is SUPER important in building/maintaining muscle 🍼

If you can successfully prioritize these 3 elements, you will lose fat and maintain your muscle mass. If you are a beginner or are SUPER vigilant you might even gain some muscle 👍🏼

🤯For so long, I focused on the wrong thing. I wasn’t tuned into my diet, I was doing boatloads of cardio, not lifting weights, drinking skinny teas and taking fat burners. If it said “lose weight fast”, I probably tried it!

🖐🏼Fast forward five years... and lots of mistakes later, I created this little pyramid for you guys so you know what to focus on when you are trying to tone up and lose fat.

⚠Here’s the golden pyramid of fat loss for you guys! 
1⃣Calorie Deficit: Eating less calories than your body needs is the only way to lose fat!
2⃣Eat Enough Protein: to maintain muscle mass, to recover from workouts, to keep you full and satiated when you’re dieting and so you get toned aka you don’t turn “skinny fat”
3⃣Lift Weights: 2-5x a week! (usually 3-4 is a sweet spot for most people) don’t be afraid to go heavy, it WON’T make you bulky unless you eat too many calories
4⃣Sleep: 7-9 hours a night to recover, rest and keep your hunger levels in check. when you don’t sleep enough, your body will be hungrier. so get those Zzzs!
5⃣Cardio, Movement, and 10k steps/day. Finding active hobbies you enjoy will keep you consistent and make it a lot more fun.

☝🏼Find what works for you, your lifestyle, habits, and preferences. Focus on the BIG stuff and don’t let the little things distract you from the big picture.

Low Carb Almond Pancakes by @marekfitness

To make 4 servings (16 small pancakes). Macros are per serving 
Ingredients:
3 eggs
3 egg whites
1/4 cup Greek yogurt
1/2 cup almond flour
1/4 cup coconut flour
1/2 scoop chocolate protein
1/2 tsp baking powder
1/2 tsp cream of tartar (optional)
Few drops of vanilla extract 
Regular Directions:
1. Mix flours, protein and baking powder in a bowl
2. Mix eggs, egg whites and yogurt in another bowl
3. Mix in your dry mixture into the wet mixture gently until smooth mixture
4. Make pancakes on a pancake griddle set to 300 to 315 degrees Fahrenheit

Extra Fluffy Directions:
1. Mix flours, protein and baking powder in a bowl
2. Mix eggs, yogurt in another bowl
3. Mix in your dry mixture into the wet mixture gently until smooth mixture
4. Mix room temperature egg whites and cream of tartar in a large bowl and beat it with whisk until foamy
5. Gently fold egg white snow into the dry and wet mixture
6. Make pancakes on a pancake griddle set to 300 to 315 degrees Fahrenheit

אנחנו כל הזמן עסוקים במה לאכול ואיזה אימון לבצע ושוכחים את אחד המרכיבים החשובים ביותר , השינה 😴😴🛏

בזמן שאנחנו ישנים הגוף ממשיך לעבוד במרץ ומתרחשות בו המון פעולות בכל המערכות.
חלק מפעולות אלו קריטיות להצלחת תהליך החיטוב/בנייה למשל:
1. הפרשת הורמון גדילה, טסטסטרון והורמונים נוספים הקשורים לגדילה ולבניית מסת שריר.
2. הזמן היעיל ביותר לסנטוז חלבון ובכך  השרירים מתאחים ונבנים ביעילות לאחר המאמץ שהופעל עליהם באימון.
3. חידוש תאי עצם אשר נפגעים במהלך פעילות גופנית ובכך יעזור למנוע פציעות כמו שברי מאמץ למשל.

חוסר שינה גורם בין הייתר ל- 
1. הפרשה מוגברת של קורטיזול הורמון "סטרס" שבין הייתר ייגרום לפירוק שריר, מערכת חיסונית חלשה וכו'.

3. הורמון הרעב (גרלין) יופרש גם הוא בחוסר שינה ונהיה רעבים יותר.
4.יש יותר זמן לאכול🤦🏼‍♂️

בקיצור, שינה טובה היא חלק חשוב ובלתי נפרד מהתהליך.
חוסר שינה יגרום לחוסר התקדמות ואף לרגרסיה.
ההמלצה היא לישון בין 6-8 שעות ויש שיגידו גם 10.
טיפ לסובלים מבעיות שינה והרדמות:
שווה לעשות פעילות גופנית עד כשעתיים לפני שעת השינה וכמובן ששינה על בטן מלאה איכותית יותר (עדיפות לחלבונים ומעט פחממה).
