🔥What you didn't know about the one arm row🔥⠀

The one arm row is a great unilateral pulling movement to develop the back and biceps. It is incredibly beneficial for developing strength and can be even more beneficial in developing a lagging body part (e.g. your left side of your lat and your left biceps). Other muscles used include the trees major of the rotator cuff, the rhomboids and the shoulder. Furthermore, the movement helps grip strength as well as core strength as you have to prevent over rotation of the torso. As you can see, the one arm row is a great exercise that anyone can and should do, especially those looking to build serious muscle and strength in the back and biceps. It may even be easier to perform than the barbell row, making it more beginner friendly. That being said, don't mistaken it being more "beginner friendly" as only for beginners as intermediate and advanced athletes and gymers can make serious gains with it. I personally like 3-4 sets of 8-10 repetitions on my pull days.⠀

A common misconception is that your diet and routine must change drastically depending on whether you are trying to gain muscle or lose fat. The truth is, the only major difference is your overall macronutrient intake.

When bulking, if you want to gain muscle with minimal fat gain, a 300 calorie surplus is all you need and you should aim to gain no more than 2-3 pounds per month. Since you can lose fat faster than you can gain muscle, when cutting, you should be at around a 500 calorie deficit and you can lose 1-2 pounds per week. I recommend cardio during either phase and that simply gets factored into your overall calorie requirement.

As far as training, I always tell people that what worked to build muscle when bulking is what you should do to maintain it while cutting. One of the most important factors in living a healthy lifestyle is drinking enough water. Most people don’t though and it has so many detrimental effects. The standard amount has always been 8 glasses (2 Litres) - but wouldn’t a 50 kg woman and a 100 kg man need a different amount? Obviously - Here is a little equation you can use to determine the amount of water YOU should be drinking.⠀⠀⠀⠀⠀⠀⠀⠀⠀

Start: Your Body Weight in kg / 25 = X Litres of water. So a 100 kg man drinks 4 L and 50 kg woman drinks 2 lL. Then you add 100 mL for every 100 cals you burnt in exercise. Easy, right? You can estimate your caloric expenditure during your workout.⠀⠀⠀⠀⠀⠀⠀⠀⠀

I track just about everything I do, but why should you do this? Well, if you don’t track something, how will you know what works and what doesn’t?

For me, I know I thought I was just too busy to do a lot of things, but when I sat down and wrote out what I did in a day, I saw there was a lot of time I could optimize.

Same goes for my diet. When I started tracking everything, I saw a lot better results since I knew what I was taking in for the whole day. -
To improve on something, we have to know where our baseline or starting point is. Writing or journaling will help you do that with almost anything!

Not losing weight? How much food do you take in for a day?

Wanting to be better at time management? Write down everything you do in a day and create a daily schedule.

Want to get stronger in the gym? Track your weight lifted in a notebook and consistently try to beat last weeks number!

It comes down to knowing what you do, and adjusting it so you can get to the end goal or improve on your daily life. It’s not complicated. You just have to sit down and do it.

In the beginning of my fitness journey I was misinformed. When I tried to lose fat, I ate too little, didn’t get enough protein and I was doing way too much cardio. What ended up happening was I lost ‘weight’ and didn't look good.⠀⠀⠀⠀⠀⠀⠀⠀⠀

I used to freak out over these things when I first started, and it took e a while, but I finally realized the most important things you need to worry about are your diet, your training, your recovery and staying consistent. These 4 things take up a huge amount of the puzzle when it comes to your muscle building success. If you have those 4 things in check, you are putting yourself in a good spot to make progress.⁣

Stop majoring in the minors. Don't worry about all the supplements you "need" to take, focus more on your overall diet. Don't freak out over getting a meal in within 30 minutes of finishing your workout, and don't freak out over the number of meals you need to eat in a day, focus more on total daily calories. Don't obsess over eating 100% clean, and realize that if you're consistent with your overall diet, calories and macros, that it's ok to eat fun foods too .⁣

The routine of a night shifter should ideally be the same as someone who works a 9-5... the only difference is I’d recommend a night shifter goes to the gym before work whereas I recommend a 9-5 worker to go to the gym after work. The reason for this is simply a 7am-2pm sleep pattern seems more ideal then a 10am-5pm in my opinion.💤

I will need to clarify a bit. If you are an amateur bodybuilder then you should know by now that you cannot gain 1 pound of muscle every week or even half a pound. Most people cannot gain muscle as quickly as a majority of people bulk. If you are performing a "lean bulk" which tends to be a caloric surplus of 250 kcal or half a pound a week then you will begin to learn that you can only put on so much muscle each week and the rest will be stored as fat. ⠀

When we look at food our nutrition is broken down into 3 main macronutrients.

🍠Carbs- They help fuel not only our body but also our brain. You do not want to eliminate them completely. The best best times for bigger carb meals are 60-90 min prior to workout and 60 min post exercise. They are also 4 calories per gram

🥑Fats- Let’s set the record straight, fat does not make you fat. So do not eliminate this macro. Fat is actually the preferred source of fuel when carbohydrates are not available. Good fats such as omegas are great for your skin, hair, eyes, nails, brain and more. Fats are 9 calories per gram. -
🍺Alcohol- While technically not a macro it still has a calorie count. They are 7 calories per gram. Alcohol affects your body and fat loss goals in a negative way. It actually affects fatty acid synthesis. Basically your body has to get all the alcohol out of your system before it starts breaking down foods and fatty acids. It also affects sleep, testosterone, and more. -
All four of these are important not only for your fat loss goals but also for your health. Body composition, relationships, and how your body performs! -

I get asked quite frequently about how to build muscle and how to strength train as a whole. First and foremost, the most important thing is the concept of progressive overload (progressively making the exercises more difficult over time through increased reps, load, form quality, or even decrease in rest time as some examples). Understanding this concept is in my opinion the most important.
⠀⠀⠀⠀⠀⠀⠀⠀⠀
As far as what exercises to do, I think a ratio of 90% compound movements (e.g. squats, deadlifts, pull-ups, barbell rows, dips, pushups, incline press, overhead press, good mornings etc) to 10% isolation movements (e.g. biceps curls, triceps extension, hamstring curls, leg extensions, etc) is ideal. ⠀⠀⠀⠀⠀⠀⠀⠀⠀
The compound movements use multiple joints and muscles and are the ones with the most potential for hypertrophy simply due to the amount we can overload them and even their hormonal output and develop functional and transferable strength.
⠀⠀⠀⠀⠀⠀⠀⠀⠀
Isolation exercises are better suited for lagging muscles that we want to add a bit more volume on (e.g. arms and calves).

Both are useful and both will develop muscle mass and strength, but I would definitely prioritize the compound movements and leave isolation movements as ancillary work later in the workout.

Are you skinny fat? First, let me define skinny fat as someone who is not overweight but has very little muscle mass and a decently high body fat percentage which results in looking skinny in clothes but not very lean without them.

If you are just starting out and haven’t taken advantage of your noob gains yet, I recommend eating in a slight caloric deficit while following a solid beginner program geared towards gaining strength. Due to beginner gains, you will actually be able to reduce fat while building muscle at the same time. When you are just starting out and haven’t trained before, you have a unique opportunity to gain muscle while losing fat and should take advantage of it. Most people who are skinny fat fit into this category.

If you have been lifting for a while, you really shouldn’t be skinny fat since you should have put on a decent amount of muscle at that point. You might just be fat and in that case, you should cut. However, some people are in an between stage and are unsure of what to do. You probably won’t be able to gain muscle while reducing fat at this stage so you need to decide which is more important to you. You can cut a bit first to get to a lower body fat percentage despite having minimal muscle and from there you can attempt to gain weight slowly while maintaining that level of leanness. Alternatively, if being lean isn’t a priority, you can go on a slow bulk and focus on adding muscle with the plan to cut down later.

Ultimately, it comes down to your personal comfort level with your body and your goals. No one can decide what to do for you and only you live with the decision. However, if you already feel uncomfortable with how much fat you’re carrying, it’s probably best to cut regardless of muscle mass or lack of it.

The way you perform exercises is the most important factor for engaging the correct muscles so don’t neglect your form…focus on perfecting that first!
