To build muscle mass in the arms, it's important that a combination of isolation and compound exercises are performed. The tips in this post are mainly targeted for isolation exercises.

MODERATE WEIGHT 🏋️‍♂️
When building muscle mass, it's benefical to train using different rep ranges. For bicep isolation exercises, it's generally good to train within 10-15 rep range so that you can focus on using a strict form. Pick a target rep and pick corresponding weight, don't go too light!

SLOW NEGATIVES ⏰
Along with strict form, it's great to perform bicep exercises with slow negatives for hypertrophy. A general rule of thumb for bicep curls could be:
- 1 second on the way up
- 1 second squeeze
- At least 2 second negative

SQUEEZE 💪
Squeezing the bicep throughout the movement and including a pause is a good way to improve mind-muscle connection and increased muscle engagement.

Full swipe 👈 CHEST & TRICEPS. Weights gone up a little, reps gone down a little, since last week! All exercises with 9-11 reps with a rest pause on the final set. It means that after you reach muscle failure, put the weight down, rest for 10-15 seconds, then do another set to failure.

The workout:
1️⃣ BENCH PRESS: 4 sets of 9-11 reps
2️⃣ INCLINE DUMBBELL PRESS: 3 sets sets of 9-11 reps
3️⃣ DUMBBELL FLYES: 3 sets sets of 9-11 reps
4️⃣ CABLE CROSSOVER (UPWARD ANGLE): 3 sets sets of 9-11 reps
5️⃣ TRICEPS PUSHDOWN: 4 sets sets of 9-11 reps
6️⃣ DUMBBELL OVERHEAD EXTENSION: 3 sets sets of 9-11 reps
7️⃣ LYING CABLE EXTENSION: 3 sets sets of 9-11 reps

I am keeping the exercises the same and going up in weight every week. Why am I doing that? So that I don't hit a plateau.
•
The idea is this: let's say I do the bench press and I able to lift 60 kilos for 12-15 reps. I will increase the weight on the bench press every week while dropping the weight and continue for 4 weeks. On week 4 I would bench press a weight I can do for 3-5 reps.
•
Starting week 5, I would go back to 12-15 reps again. But this time, I should be able to lift more than 60 kilos for 12-15 reps. Which is exactly what I am going for. If you go back 4 weeks down my Instagram page, you will see me bench press less weight for the same amount of reps.
•
This is one approach to training I use to avoid plateaus. Try it out. Increase the weight and drop the reps every week for 4 weeks, then on the fifth week try to lift more weight with the same rep range you applied in week 1.

So, I didn't die. (You know who you are ... "You dead"😂 ) Just took time out as I've been ridiculously ill the past couple of weeks. With nearly 2 months out of training,2.2kg down no thanks to being ill and being in a deficit due to not training, it felt so good to be back 🙌 
Kicked off with bench, and surprisingly not much damage done to the lift. Yay for pushups! 
In the time off I have been really focusing on rehab on my hamstring and having the amazing @alanmdean getting me back as quickly as possible through the hamstring tear. 
Totes looking forward to the DOMS to come this week 🤢 
Tomorrow's leg day is planned, nice and easy to just put my hamstring through the motions.
